Good sleep is hormonal: how cortisol impacts your sleep.

When you still can't get to sleep.

You've tried all the things. Cooler room, no screens, magnesium, consistent bedtime. And still, you’re awake at 11pm, waking up tired at 7am, and mildly irritated that this routine isn't producing results.

Sleep isn't an island, but most advice treats it like one. What this approach leaves out is the biological pattern running underneath all of it, the one that governs how easily you wake up and how quickly you wind down: your cortisol rhythm.

What your cortisol should be doing at night.

A regular cortisol rhythm peaks shortly after waking, declines through the day, and reaches its lowest point around midnight. That evening floor isn't incidental: research measuring cortisol at 10-minute intervals alongside sleep-stage recordings found that cortisol release is naturally at its lowest during deep, slow-wave sleep.¹ The bottom of your rhythm and your deepest sleep of the night are meant to line up.

The ideal setup going into bedtime, in other words, is a nervous system that has already powered down.

    The loop that can keep you awake.

    When cortisol stays elevated into the evening, it's associated with shorter and less efficient sleep. A 15-day study paired at-home EEG with daily saliva sampling and found higher pre-sleep cortisol predicted worse sleep that same night.²

    The same study found the relationship runs the other way, too. Nights of short or poor sleep predicted a flatter cortisol rhythm the next day, meaning less difference between morning and evening readings.²

    When paired together, a disruptive loop forms:
    → Higher evening cortisol, linked to worse sleep.
    → Worse sleep, linked to a flatter rhythm the next day.
    → A flatter rhythm means less of an evening drop

    You don’t need to be under dramatic stress or strain to experience this. A hard month at work can carry into the next, which is how “I'm not even that stressed" and "I’m still sleeping badly" can coexist.

    Why your morning is so important.

    Here's the part most sleep advice misses: if poor sleep shows up as a flatter cortisol rhythm the next day, then your morning isn't only a consequence of last night. It's a prediction setting the shape of your rhythm for the day ahead.

    A flatter daily rhythm carries its own associations. In a cohort of 4,299 community-dwelling adults, altered cortisol secretion was associated with persistent fatigue.³ This is the "I slept eight hours, but woke up exhausted" experience with something measurable underneath it.

    Identify where your cortisol may be straying off course.

    If cortisol stays high in the evening:

    This is a feeling you’ve probably experienced: your body is tired but your mind is still running. You might also have a second wind of energy that arrives after dinner.

    The thing to examine is timing—do you have habits that ramp up your rhythm when it’s supposed to be declining? Think: caffeine, hard training, and late-in-the-day stress. These all land differently at 4pm than at 8pm. 

    If cortisol doesn't rise much in the morning:

    This one can be easier to miss because it doesn't feel like a sleep problem—you just feel consistently tired throughout the day.

    Blunted morning cortisol can intensify over weeks, rather than days or one bad night. It’s worth examining what’s cumulative in this case: sleep debt from recent weeks, how consistent your wake-up time actually is, and your overall training load. For athletes especially, those experiencing overtraining syndrome have been shown to have a blunted cortisol awakening response (CAR) and a flatter diurnal slope than healthy athletes.⁴ Under-recovery shows up in their cortisol rhythm before it shows up anywhere convenient.

    The part you can't feel.

    Managing your cortisol rhythm by “feeling” alone has real limitations. Feeling "wired" is a sensation—it’s not necessarily an accurate gauge for whether cortisol is actually still elevated at 9pm. Plenty of people feel exhausted while their evening reading is high. Others feel fine while their rhythm has quietly flattened.

    When you test morning and evening over the course of a few weeks, that process turns "why am I sleeping poorly?" into data you can actually see. And because both directions of the loop show up in the same cortisol rhythm, you can tell which end you're on: evening cortisol that stays high, or morning cortisol that doesn’t rise.

    The bottom line.

    Sleep and cortisol aren't two different problems. They can form one, interconnected loop with two different entry points. The best place to start is to identify where your cortisol rhythm could be straying off course.
